Monday:
Oly + 4-6 back squats x 5 rest 3:00 start at 70% and build slowly

Tuesday :
Endurance or
800x3 with 3 minutes rest

Every 2 minutes until failure or 10 rounds
2 muscle ups (sub 1 muscle up or 3 strict ring pullups or strict ring dips). Do not scale once the workout starts meaning if you start failing muscle ups stop the workout, 4 hand stand push-ups , 8 KBs 2/1.5

Tuesday 5 sets 4-6 wide grip pull-ups rest 1:00 4-6 neutral grip dumbbell bench press rest 2:00 + 4 min max meters rower rest 2:00 x 3 keep meters consistent
Wednesday OLY + bike or run easy pace 20-25 min
Friday OLY
+ 5 rounds 5 heavy front squats from the ground 10 burpees over (facing the bar) rest 2:00 between rounds no belt
Saturday :
20 min muscle up technique work then
